Eating in restaurant - healthy choices

Hello guys,

























Life would be so boring, if we would follow all the rules.
Every day I see many people in the gym working out, but somehow their body has not changed. The problem could be diet.
We know very well, that we should eat vegetables, fruits, lean protein, healthy carbs, but it is not always possible, because of many reasons.
One of the reason is that you simply like or have to eat out in the restaurant.
 
How to make healthy choices in the restaurant?
 
Diet tip #1: half of your plate should be vegetables
Diet tip #2: instead of fried food, take grilled or baked food
Diet tip #3: before you eat, drink one full glass of water
Diet tip #4: eat slowly, take your time
Diet tip #5:  if you like cheese, use low fat cheese
 
 
I love Chinese food and eat very often in Chinese buffet. Let`s make healthy choices together, wherever you are.

Help - I feel bloated

We talked on Facebook about "bloating".
Let`s find out more about this problem.
Bloating usually is tied to what and how you eat. Do you feel bloated specially after you eat a large meal?
 
You feel probably bloated IF:
  • you eat large meal
  • overeat
  • eat rich and fatty food (fat takes longer to digest)
  • you eat too fast
What to do:
  • eat smaller portions
  • limit fats in your everyday diet
  • eat slowly
If you suffer from gassiness then avoid:
  • drinking through a straw
  • chewing gum
  • guzzling carbonated beverages
  • sucking on hard candy
Why? Those habits increase how much air you swallow, that is why it is better to avoid them. Also some people swallow more air when they are nervous. Breathing exercises to release or reduce stress might help.
 
What food might cause bloating?
  1. Beans and lentils
  2. Fruits and vegetables such as brussels sprouts, cabbage, cauliflower, carrots, prunes, apricots
  3. sweeteners like sorbitol or fructose (natural sugar)
  4. dairy products
  5. whole grains

"FRIDGE DAY" - Show me what you eat

As you know, we always talk on facebook about some topic related to fitness.
Yesterday I made a "Fridge Day". I posted on facebook a photo of my own fridge and its content. And I have to say, for me it is very personal to share with you what I have in the fridge. As the photo shows, this is real life and real fitness.
I want to motivate and inspire you as much as possible to better, healthier life. And I know it is not always easy. If you live on your own, it is much easier to keep your diet clean and healthy. You buy your own food, keep it in the fridge and it is there as long as you eat it. If you live in a family, it is very common that not all of the members of the family are going to participate with you on your healthy diet, only because YOU want to lose weight/fat and be healthier, look great.
I want you to realize, that healthy diet is very important if you are trying to lose weight. You can workout in the gym for hours, but if you do not eat right, than all the energy you spent in your sweat is ruined and ineffective. Then you become frustrated how come you are not losing weight if you exercise every day for at least 30min.
Here is the answer: Your abs starts in the kitchen.

HEALTHY DIET PLAN

diet is very important and if you want to reach your fitness goal, it is necessary to eat healthy and make healthy choices. Yes, you can workout so hard, but you ruin all your effort if you do not eat right.
Remember: Diet + exercise = Great Results.
I always try to prepare my meal, because after workout I am starving till death. If you have time to prepare your meal, it is the best big step forward you can do. How many times we get home so hungry and start cooking dinner, but meanwhile  we eat all we have in the fridge, right?

Diet tip: prepare your meal

You ask me about recipes, meals I eat. To be honest with you, I like to eat similar food, basically chicken or beef in the oven, grilled fish, chicken, beef, vegetable or lentil soup. I keep it simple, healthy and easy to prepare.
I drink plenty, plenty and plenty of water, about 3-4 liters per day. During my workout I drink about 1,5-2 liters water.
My diet/healthy eating works for me and we all are different, so you might not like something, that I like. Take it as an example of healthy eating, you do not have to follow. There are so many good, tasty meals, I just like to stick with few that works for me the best.

Here is an example of my meal plan:


Breakfasts:
  • banana with 2 table spoon of peanut butter or 10-15 medium almonds
  • Kashi cereal (1/2 -1cup) with almond milk or oatmeal
  • fresh juice
Sometime I have just banana with peanut butter, sometimes banana with cereal or oatmeal, depends on how much time I have.
In cereal, watch for label - nutrition facts. Some cereals are high in sugars and low in protein, so instead of making good choices, you actually make bad choice. Oatmeal is the best choice for you. If you like cereals, watch for:
  • protein - close to 10g (Kashi has 9g), more protein = better for you.
  • carbohydrates (sugars), try to keep it low (Kashi has 12g sugars)
  • dietary fiber (Kashi has 8g)
  • sodium (keep it low - Kashi 140mg)
  • Total fat (keep bad fats like trans fat and saturated fat 0, good fats polyunsaturated or monounsaturated and omega - 3s are good for you, Kashi has 1g of healthy good fats)
  • Cholesterol - low in cholesterol (Kashi - 0mg)
  • Calories - it is good to know how much you eat and how much you burn. You lose weight if you calories intake is lower and calories burnt during the day.
 
 
Snack:
  • grapefruit

Lunch
 
For lunch I like to have all kinds of salad, broccoli, asparagus with meat. Here are some of my favorite meals:
  • fresh salad with tuna, mushrooms, tomatoes, olives, egg whites, avocado
  • meatloaf (beef and rice mixed together) with salad
  • shrimps and salad
  • salmon and salad
  • chicken and salad
  • chicken, beef, vegetable or lentil soup
  • or instead of salad I have broccoli, asparagus and meat
 
 
 
Snack
Usually I have fruits or vegetables, sometimes I have fruit with seeds, or vegetables with egg whites.
  • apple, grapefruit, berries
  • carrots, tomatoes, cucumber, broccoli
  • raw seeds, almonds or peanut butter
  • egg whites

Dinner
I keep dinner light, vegetable or broccoli and meat or low fat cheese, olives, egg whites or soup. Here are some of my favorites.
  • broccoli and cottage cheese, tuna
  • salad with grilled chicken
  • broccoli and egg whites with parmesan cheese
  • chicken, beef, vegetable or lentil soup
  • beans and egg whites
Snack
I like almond milk with honey (1 spoon). Then I take fresh vegetables or almonds.
  • carrots
  • broccoli
  • asparagus
  • salad
  • almonds
  • peanut butter
  • raw seeds

Talk - Does it really work?

Hello guys,



















as I was reading your comments on youtube, I thought of you and made this video for you.
I want to support you in whatever you do. I want to give you a hope, inspiration, motivation to change your life to better one and fitness can change your life so much.
It is normal to lose motivation after time, specially if you workout hard for two weeks and you do not see results you expected. But once you jump into your consistent workout routine and keep it, you will see amazing results after time. It usually takes me about one month to see flat abs, nice toned glutes, strong legs, firm arms. The same with you, if you exercise 3-4 times per week or 5-6 times per week, you see great results. It simply works.
You ask me, if my workouts really work. I promise, if you do my workouts (Melt Fat Workout, Fat Burn Workout, or other interval training or Total body workouts) 3 times per week, 3-4 times per week strengthening exercises, you will see amazing results.
Set your fitness goal, where you want to be. How much fat you want to lose? How strong you want to be (for example my goal is to do 50 regular push ups in one minute). What part of your body you want to transform? Once you set your goal, you need to go for it.
My body is more fit now than when I was 20. And it is only because I workout every day. Same for you, you get great body, body you deserve and perfect body to your body type if you train with me.

Diet talk with Jason

Hello guys,



 
I try to make my videos interesting, fun and helpful.
My workouts are designed for someone, who wants to lose fat, get in shape, be lean, strong, fit and healthy. You will not gain big amount of muscle mass, you will tone, get stronger and tighter body. In most of my workouts I do many repetitions and light to moderate or bodyweight resistance and almost "no" rest between exercises. My workout routines help you to improve endurance, build strength and are different from the training of bodybuilders. Philosophy of bodybuilding is to do less repetitions, heavier weights and proper rest between each set.
I train Jason once a week and he is a bodybuilder, who does not like cardio that much, he loves weight training. And sometimes you do not have motivation to do cardio by yourself, you need "push" or someone to challenge you and push you to workout. What I am trying to say is, that cardiovascular activity (cardio) is weaker part for Jason and that is why, he loves to workout with me, because he knows, he needs it and I push him.
After Melt Fat Workout #2, we did little talk about his diet. How often he eats, what food he eats, what is his calorie intake, how much he probably burn in his workout, what his training looks like, what to do, when you reach plateau and other tips.
I think it might be helpful for some of you guys.

All about dieting - 3. How big should be my portion size

we already know, that we should eat often, the best is 5-6 meals a day. But lot of us are afraid of gaining weight if we eat that often, especially women (am I right??:-).
You will not gain weight, if you control your portion size. Imagine how much food you eat during the day. You can do the test and write down on the list all the food you eat during the day. Do you have any idea how many calories you have consumed? Do you know how many protein, carbohydrates, fat you have eaten? Most likely you have no clue, unless you are educated in nutrition.
Try not to overeat. My grandmother always said: Eat to live, not live to eat.

3. HOW BIG SHOULD BE MY PORTION SIZE?
 
Portion sizes are given in grams, ounces or cups and it is hard to visualize it.
Easy way to find out.
Look at your hand and use it as your food guide.
 
Recommendations:
  • pasta, rice, cereal, vegetables, fruits - 1 cup is recommended portion size. What is one cup? Look at your closed fist. Your fist is about a cup size. Your fist = cup.
  • meat portion = as big as your palm
  • added fats (butter, mayo, salad dressing) - size of the top of your thumb

If you look at your plate, divide it to:
  1. one quarter: protein
  2. another quarter: starch, preferably a whole grain
  3. half: veggies
None of the foods should overlap or be piled high!


DEAL #6: LOOK AT YOUR PLATE, HALF OF THE PLATE IS VEGGIES, ONE QUARTER PROTEIN, ANOTHER QUARTER STARCH.

All about dieting - 2. How often should I eat

When we try to lose weight, we have a tendency to eat less and few times per day. Eating smaller portions per day is right and exactly what we should do, but eating few times a day (once or twice) is wrong. The amount of calories consumed in two meals per day is more likely higher than the amount of calories consumed in 5-6 small meals.
 
Let`s talk about how often you should eat for weight loss.

2. HOW OFTEN SHOULD I  EAT FOR WEIGHT LOSS?
 
 
  1. Eat often, smaller portion size. At least 3 meals a day, the best is 5-6 smaller meals, depends on your active life. You should never skip breakfast, then follow with snack (fruit or vegetable), lunch, snack, dinner and last snack. If you eat more frequently, you boost your metabolism and actually burn calories you consumed. By more frequently I mean smaller portions and healthy choices. Not 3 hamburgers per day and fries as a snack. Eating four to five times per day (meals or snacks) is associated with reduced or no obesity risk. Eating less than three meals or snacks per day may increase the risk of obesity.
  2. When you eat regularly throughout the day, your body knows that more food is on the way and it is more like to burn the calories you consume than store them as fat. Eating at regular intervals may help stabilize blood sugar and energy levels.
  3. How does it practically work? You do not need to cook several times a day. Simply cook one regular sized meals and split them in half. Keep the other half in the fridge and eat it when you feel hungry later.
  4. As soon as you notice your body`s hunger signals, make sure you eat within an hour. Irregular eating patterns and skipped meals can confuse you body and mess up you metabolism. Plus, if you wait until you are feeling ravenous, you may be more likely to overeat.
  5. Make sure you meet your body`s needs for all other key nutrients like protein, vitamins, minerals. Eat balanced meals for the best results. Your mini meals should be nutritionally balanced, containing complex carbohydrates, lean protein, and healthy fats. Each meal should be about half the size of a "normal" (3 meals a day sized) meal. When you eat these "mini meals", you take in the same calorie and nutrients by the end of the day, just with different timing.
  6. Eating more often is not for everyone. If you have trouble stopping eating once you start, you may wind up overeating. If you turn your mini meals into large meals and you have problems with discipline or portion control, then eating more often during the day might have negative consequences for you. Do what works the best for you.


Example of meals per day for weight loss:

Breakfast:
  • scrambled eggs or egg whites
  • whole grain toast
  • banana
  • fresh orange juice
Snack:
  • greek non-fat/low-fat  yogurt
  • blueberries
Lunch:
  • turkey, chicken, fish..
  • rice
  • salad
Snack:
  • grapefruit
  • almonds
Dinner:
  • chicken soup, beef soup, vegetable soup.. or chicken/turkey/fish
  • salad
Snack:
  • broccoli
  • low fat cottage cheese

DEAL #5: EAT (AT LEAST) 3 TIMES PER DAY

TIPS HOW TO LOSE WEIGHT

  • EAT VEGETABLES TO HELP YOU FEEL FULL
  • DRINK PLENTY OF CLEAR WATER
  • DO NOT BUY TEMPTING FOOD
  • DO NOT EAT JUST BECAUSE YOU ARE BORED, GET BUSY
  • EAT ONLY FROM A PLATE WHILE SEATED BY THE TABLE, NOT IN FRONT OF THE FRIDGE
  • DO NOT SKIP MEALS


1. WHAT SHOULD I EAT TO LOSE WEIGHT

it is as simple as it is. When I go to the restaurant or watch my friend`s dishes, they do not eat lot of vegetables and fruit. I do not mean fried vegetable, but fresh vegetable and fresh fruit.
Vegetables help you to feel full. Fruit is excellent source of fiber and energy.
  • FRESH VEGETABLE LIST TO EAT TO LOSE WEIGHT:
Let`s make a deal between you and me and try to eat every day 3 items of fresh vegetable:
  • spinach,
  • lettuce,
  • tomatoes,
  • asparagus,
  • broccoli,
  • cauliflower,
  • carrots,
  • peppers,
  • avocado,
  • celery,
  • cucumber,
  • zucchini,
  • parsley,
  • cabbage and others, but if you stick with these, you have already great variety of vegetables
DEAL #1: EAT EVERY DAY AT LEAST 3 ITEMS FROM THE VEGETABLE LIST



  • FRESH FRUIT LIST TO EAT TO LOSE WEIGHT:
Fruit is important part of our diet. Full of fiber, antioxidants, phytochemicals and great source of sustainable energy. Lot of people around me use zero or low calorie sweetener, drink fruit juices or eat dry fruit (which contain a higher concentration of sugar) instead of fresh fruit.  Many people consume excess of sugar, which causes inflammation and can lead to a variety of diseases. Believe me, fresh fruit is much better than zero or low calorie sweetener. Your body needs energy and natural sugar. And if you eat more fresh fruits you will minimize your sweet tooth.
 
Fruits lowest in sugar:
  • lemon and lime
  • rhubarb
  • raspberries
  • blueberries
  • cranberries
All berries are excellent for boosting metabolism and low in calories.
 
 
Fruits low to medium in sugar:
  • strawberries
  • casaba melon
  • papaya
  • watermelon
  • peaches
  • nectarines
  • cantaloupes
  • honeydew melons
  • apples
  • guavas
  • apricots (fresh)
  • grapefruit (great for boosting metabolism)
Fruits with medium-high sugar content
  • plums
  • oranges
  • kiwi
  • pears
  • pineapple
Fruits with highest sugar content
  • tangerines
  • cherries
  • grapes
  • pomegranates
  • mangoes
  • figs
  • bananas
  • dried fruit (raisins, dried apricots, prunes)
 
DEAL #2: EAT EVERY DAY 3 ITEMS FROM THE FRUIT LIST 
 
I do not recommend to eat 3 bananas per day, make it colorful and smart in sugar content. Mix it, make it colorful, for example: blueberries, orange, banana. Fruit with the most sugar eat in the morning for energy (banana) and fruit with less sugar eat in the evening (I do not recommend after 6pm) - berries.


 
  • LEAN PROTEIN
  1. EGGS - is the highest quality protein, prefer egg whites for lower calories and fat.
  2. DAIRY - non-fat or low fat milk, yogurt, cheese. Lean cheeses are usually soft types (feta, ricotta, cottage cheese, cheddar, mozzarella)
  3. FISH - leanest choices are flounder, tilapia, lobster. Tuna and salmon are also lean and the fat it does have is very healthy. Avoid deep fried fish!
  4. POULTRY AND MEAT - white meats are generally leaner than red meat. Lean cuts of meat are tenderloin, round or center cut. Ground meats will be higher in fat. Specialty meats like buffalo or ostrich are extremely lean proteins.
  5. VEGETABLES AND GRAINS - lentils, different types of beans like black beans, chickpeas, soy nuts and combine them with whole grains like barley or cracked wheat.

DEAL #3: CHOOSE LEAN PROTEIN INSTEAD PROCESSED FOOD

In stead of fried chicken, fried fish, choose grilled chicken or tuna, tilapia, salmon, turkey, beef. Low fat fishes are generally easy to digest and low in calories, full of protein.
You can eat healthy in a restaurant. Choose grilled chicken with salad. Be careful for dressing, tell them to put it on a side, not mix it. Dressing has a lot of fat, sugar and calories. Tuna salad is great choice too, just be aware of dressing.
When you are really hungry and need to eat something quickly, do scrambled eggs or boiled eggs. I eat mostly egg whites, because I am watching for my waistline. If you want to lose fat, eat egg whites.
If you like yogurt, milk, cheese, always look for low fat or non fat. Dairy is full of protein, but also high in fat.
If you are vegetarian, eat lots of lentils, beans. They have so many health benefits, plus keeps you look young!



  • HEALTHY CARBOHYDRATES
  1. HIGH FIBER 100% WHOLE GRAINS
  2. RAW, WHOLE, FRESH FRUIT
  3. VEGETABLES (raw and lightly steamed vegetables)
  4. BEENS, LEGUMES, NUTS AND SEEDS

    Fast Fat Loss Diet after one week

    Hello guys,



























    week ago I posted information about Fat Loss Diet that was based on three food groups: Meat, legumes and vegetable. I mixed and matched those three groups.
    One week has passed and I am here to share my experiences. Some of you might ask, why am I doing, does it make sense to stay on diet just one week, how could I lost some body fat in only one week?
    I am a personal trainer and this is not only about exercise, but also nutrition. You can workout for hours, but then eat all the junk food you have at home and see not results. Some of you might be dieting, starving, trying all kinds of different diets. We all are different and what works on one, does not have to work on the other. My goal was to try if this diet works and how I feel.
    How did I do with this Fast fat loss diet? For one week I gave up dairy (milk, cheese, yogurt) and carbohydrates (pasta, rice, bread, cereals, potatoes) and limited fruits. Replaced it with egg whites, meat, beans. Believe it or not, this diet is working and I saw my body shrinking in couple days. I did my fat burn workouts, steady cardio and weight training. All together it made great changes with my body. My muscles are more defined, I am leaner, my abs is stronger and I lost some belly fat.
    After all, is it working? I say YES! Who would I recommend? If you do not like milk, dairy products and fruit, if you like meet, beans and vegetable, then it is perfect for you!

    60 Days Training- DAY 42

    Hello guys,





















    REST day! 
    I love rest days. Our body needs rest, recover from the work during the whole week. In my rest days I go for a nice walk, sleep a lot, enjoy the food I stay away during the week.
    I also went out dancing with a friend of mine as you can see on the picture above. I had few drinks (raspberry vodka) and I can honestly say the other day I felt a little bit sick. My body is just not used to alcohol. I had great time, rested enought for the next week full of great workouts.

    Fast Fat Loss Diet

    Lot of people around me ask me very typical question: how to lose fat fast.
    I always answer - eat everything in moderation, exercise and live healthy. Easy said, sometimes hard to follow. Especially when it comes to stressful situation it is hard to follow healthy diet rules and sometimes there is lack of motivation to workout.
    I was thinking about one of my friend who is overweight - what diet would be the best, because we all are different and what works on me does not have to work on others. There are so many opinions about dieting, so many diets and of course they work, because if you rapidly change your eating habits, you do lose weight. But how to lose FAT without "yoyo" effect, losing muscles and water? It is all about what you eat and if you eat food that support keeping/growing muscles, then it is the right way to go. According to latest research the most safe and effective diet is high protein/ low carb diet. As I said the best is eat everything in moderation, but for some people, especially overweighted, it is hard to know what "moderation" is (half plate of food, one plate of food, two plates of food?) What food is heatlhy and what food to avoid. I have been asked many times if fried fish is a healthy meal.
    I try to eat heatlhy - lot of vegetables, fruits, low fat diary, lean protein (chicken, fish, beef..), minimize carbs (especially bread, sugary cereals..). That is the best eating style for me.
    The diet I found is similar to my eating habits, that is why I like that diet, because I do not change RAPIDLY my eating habits, but I do small changes, which are the best for reaching the goal. If you jump into new diet with huge changes, there is high possibility you give up. It is not for everyone. I give you as much information about the diet as I know and can, but others is up to you.
    I start this diet tomorrow, I will make a pictures of meal and post it. For breakfast I am going to have eggwhites and vegetable. For lunch beef, beans and vegetable. For dinner chicken with vegetables and beans. I am going to miss milk and fruits a lot, but I want to try this challenge.

    • you can lose up to 20lbs in 30 days by optimizing exercise and diet
    • with this diet you keep your muscles and water
    • it is low carb diet and high protein diet

    FOOD TO AVOID
    1. WHITE CARBOHYDRATES - those food are prohibited except for within 1,5 hours of finishing a resistance training workout (at least 20min in length): bread, rice, cereals, potatoes, pasta and fried food
    RULES TO FOLLOW
    1. Eat the same few meal over and over again (the most successful dieters with goal fat loss or muscle gain recommend to eat the same few meal over and over again).
    2. Mix and match each meal from three food groups: protein, legumes, vegetables
    3. Don`t drink calories (drink water, unsweetened ice tea, tea, coffee or other no calorie/low calorie beverages). You should not drink milk, soft drinks, fruit juices.
    4. Take one day off per week - it is your gone wild day. This day you are allowed to eat whatever you want. If you eat that day whatever you want, you do not want to look at any of it for the rest of the week. Paradoxically, dramatically spiking caloric intake in this way once per week increases fat loss by ensuring that your metabolic rate (thyroid function, etc.) doesn`t downregulate from extended caloric restriction

    60 Days Training - DAY 23

    Hello guys,





















    New month - new resolution, new fitness goal.
    My fitness goal is to get rid of cellulite as much as possible and I am sure you are in this with me.
     
    How to get rid of cellulite?
    1. regular exercise - something we already do
    2. eliminate drinking alcohol (alcohol is dehydrating and retards blood circulation)
    3. reduce consumption of caffeinated beverages and replace it with water and non-caffeinated herbal teas
    4. eliminate/giving up eating processed food (contain excess salt, sugar, additives and trans fats which can leads to increased fat storage in the body)
    5. eliminate saturated fat
    6. replace refined carbohydrates such as white rice, pasta, breads with whole grains such as brown rice,  whole wheat flour.
    Let`s try to keep those rules to reach our fitness goal!

    1. plie position:  feet jump in x out, 30times
    2. plie position: jump up (keep your hips low), 30times
    3. squat, 30times
    4. squat: little pulse and count till 30
    5. plank: alternate leg lift (feel contractions of your glutes as you lift up the leg), 30times
     
     
     
    2. CARDIO -30min
     
    Do not skip this part of training. Cardiovascular activity is very important not only for burning fat, calories, but also for healthy reasons.

    Training 60 days - DAY 7

    the first week of training is over and today is REST day. Your body needs to recover and regain energy.
    How do you guys spend your rest day?
    You know that if you want to get stronger and leaner, you need to continually push yourself harder. But if we workout hard every day and never give our bodies the chance to rest and recover then eventually we will either reach a plateau in fitness or get overtrained. Rest and recovery is as important as training.
    Go for a walk, listen to the music, read nice book, go for a massage, spend the day with your family or people you love.
    Spoil yourself with good, tasty, healthy food.

    Transformation in 30 days - day 30

    Hello guys,






















    Body challenge is over.
    During 30 days I posted training and diet plan. With my workouts and training you have a chance to get leaner, stronger, healthier, more sexy, fit and happy. You deserve perfect lean body, your body deserve it. It works on me and as I am getting photos of you, I can tell it works on you as well.


    My fitness goal in 30 days:

    • increase fitness level
    • do more reps in "fit test" routine
    • decrease body fat
    • eat clean
    • feel more energized
    I can proudly say that I reached my fitness goal. I am stronger, and leaner than month ago. That means I lost body fat, but maintain muscle mass.
    My chest, abs, legs are more defined, stronger, I can do more reps and that is an excellent sign of improvement. I can also breathe through workouts much easier than before. I feel great, energized and happy. All because of active life and you.
    As I compare results from DAY 5 and DAY 30, I improved myself in all exercises, my endurance is much better and I am stronger. I can do more push ups which is awesome. Push ups are my weakness and as you can see, we can fight  against our weakness.
    Let`s do the fit test today and see how you guys improved your fitness level. Push yourself hard, challenge yourself and do your best!

    • fit test
    • 45min stair master, mode: fat burn, level 11 (depends on your fitness level)
    • modification for stair master: 10min jump rope, 15min jogging, 15min brisk walking
    • stretching



    Recommendations:

  • fit test, 12min long
  • if you do not have a jump rope, modify and keep jogging
  • start with regular push ups and count reps, when need it, modify and go on your knees, count reps
  • turkish sit up - you should stand up without touching the floor, one arm is all the time up, count reps you do. You can modify and let one arm help you to stand up, count reps
  • last exercise (12) is really hard, because of the intensity during 11min, keep your core strong, it is important to keep the proper form to avoid hurting knees and back.

    • drinking: 4liters of water
    • breakfast 6.30am: mango x banana smoothie, 1/3 cup of almonds
    • snack 9.30am: 2 boiled eggs, grapefruit
    • lunch 12: chicken soup, tuna salad
    • snack 3.00pm: apple, peanut butter 2 tbsp
    • dinner 6.00pm: grilled chicken, 2 cups of broccoli
    • snack 9.00pm: low fat milk (1 glass), fresh vegetable
